The hip flexors are the muscles that pull your thigh up toward your chest. The two that matter here are iliopsoas, which sits deep inside the pelvis, and rectus femoris, the middle quad muscle that crosses both the hip and the knee. A strain means some of those fibres, or the tendon they pull through, have been overstretched or torn, usually where muscle blends into tendon. Rectus femoris is the one that fails most often in jumpers, because it is asked to do two jobs at the same instant.
The last two steps of a spike approach are a violent brake and redirect. The plant leg's hip is driven backward into extension while the knee bends, which stretches rectus femoris at both ends at once, and that is the position muscle tears in. Meanwhile the other leg has to whip the thigh up hard to drive the jump, and jump servers repeat the same thing with a longer run-up. On sand the foot sinks, so the hip flexors drag the leg out of a hole every step, and the low knee-up ready position beach defenders hold keeps them short and working all rally.
Stages, not a schedule. Everyone moves through these at their own pace, and the ranges are wide because real recoveries are.
1. Settling the acute pull
3 to 10 days
Let the torn fibres lay down early repair tissue while the leg keeps moving in ranges that do not provoke it.
2. Rebuilding strength through the range
1 to 3 weeks
Get the muscle producing force again in the lengthened, loaded position where it failed.
